Joe - you sure can improve your 5 K time. I think 20 minutes is a very reasonable goal based on your current training and the performance you have gotten out of it.

Start running 6 days a week about 5 miles a day. Note that sporadic workouts is one of the most common causes of injuries - the body gets confused by a surprise shock when you frequently break and resume.

From Kevin (JoeCool) on Wed, May 10, 2006 at 11:21:53

Sasha,

Thanks for the words of encouragement. I have often found that I feel best when I am running 4 days a week but all that I read including your comments indicate that I would do better running more often. I think I will make a goal to run 5 days a week -- though that is often quite difficult with sporadic early meetings at work and a young family with 4 kids at home.

Standard Monday morning run with Paul, Kent, and Larry. Paul and I inserted a fartlek of around 0.6 miles at about a 6:30 pace, and Kent and I averaged about 7:00 for the last mile or so. The total overall average pace for me was about 8:30.

Kent made it into St. George, but Paul, Kurt and I did not...bummer! I guess there is still a chance in the later lottery, but I went ahead and signed up for the Top of Utah Marathon anyway.

Welcome to the blog. Paul, Kurt, and Joe - I suggest you run Top of Utah. It is a little slower than St. George, but still fairly fast. You can still qualify for Boston if you train right.

From B of BS Rools on Sun, May 14, 2006 at 18:48:36

Hey, your lucky, a couple of good buddies to train with for the tempo. threshold and VO2 max efforts. Good luck at top of Utah. It seems you have the base speed for a 3:20, add some more long endurance, you got a shot.

I ran the normal Wednesday morning hill. I got a late start (about 20 minutes late!) I saw Paul about hill 3 - I was on my way up he was coming down. Paul went to the bottom and doubled back up for me. I met him at the base of hill 2. I was tired but we still managed to run the mile or so of gradual downhill back home from the base of the hills at about a 7:20 pace. I didn't really feel much like running when I started, but it ended up being a good workout that I quite enjoyed. I need more sleep. 5 hours just doesn;t quite do it for me. Overall average pace was about 8:48.

This goes to show that you have plenty of speed to run a sub-3 in St. George, but need some serious mileage to build the needed endurance.

From Sasha Pachev on Fri, May 26, 2006 at 11:09:44

Did you do any warm-up before the race? I do not see any miles in the totals that account for it.

From Kevin aka "Joe" on Fri, May 26, 2006 at 12:15:21

I did not do any warm up which I think hurt me. Sasha - what is an appropriate warmup prior to a race?

From Sasha Pachev on Fri, May 26, 2006 at 14:06:44

I warm up for 2 miles/15 minutes. Some people need to go a bit longer. I think 2 miles of jogging plus a couple of strides at 5 K pace is a safe routine.

From Sasha Pachev on Fri, May 26, 2006 at 14:10:21

What place did you get in that race, and what was the winning time?

From Kevin aka "Joe" on Tue, May 30, 2006 at 11:07:04

I placed 6th. Winning time was 17:58. We have a pretty competitive Ward 5K. We used professional timing equipment from Hawk Harper of Runners Corner. Four runners were under 20 minutes.

Thx - Kevin

From Kevin aka "Joe" on Tue, May 30, 2006 at 11:26:44

Sasha,

To run under 3 hours for a marathon, what kind of weekly mileage do you recommend? I was thinking of increasing my mileage to 40-45 to see what that did for me. I am also adding speedwork days starting in June.

From Sasha Pachev on Thu, Jun 01, 2006 at 11:01:34

You've got quite a ward! The Lord has opened the windows of heaven and poored out so much blessing on us that our 1060 sq. ft. house is currently overflowing. We will have to move pretty soon after the arrival of our fifth child. Having a lot of running neighbors does sound attractive. Do you have any 5 bedroom homes that will be for sale in November or December?

Regarding the training - at this point, it would be fairly safe for you to assume the more the better as long as it is done reasonably - spread over 6 days a week, and no drastic increases in mileage. I suppose you can jump to 40-45 in one week, but after than be careful - get used to the mileage for a couple of weeks, then add 5 more the next week, repeat. First increase the number of days you train, then the length of average daily run, then the length of the long run. Once you have done 60-70 a week for a couple of months, I think the odds are you will go sub-3 in St. George.

From Kevin aka "Joe" on Thu, Jun 01, 2006 at 11:38:36

Sasha,

Thanks for the running advice. I have started to add about 2 miles to my normal 6 miles for two days a week. I am going to attempt running 6 days a week but find that I often need that one extra day a week just to catch up on a little sleep.

I live in North Orem a little north of 1600 North and close to Main St. Most of the houses in our area are 5 bedrooms, but they do tend to sell fast. We generally don't have a ton of turnover but in the last 4 months, two houses have sold and were gone within a week of their being listed as "For Sale By Owner." I will let you know if anything comes available later in the year.

I must admit that I have a bit of an affinity to Russians as my father in law is the Honorary Russian Consul General. Just last evening, we went to dinner with some good friends from Moscow, Sergei and Tatiana. My daughters are traveling to Moscow in late August- early September to dance with a Ballet troupe for the Days of Moscow.

The miles listed above are what I think are rough equivalents for the bike mileage I did. I tested out a new bike light setup from my brother. I went up Provo Canyon to South Fork on my mountain bike at 10:30pm. The lights worked great and I got a great workout. I think I may have pushed it a little too hard though. My left knee is a bit sore this morning - probably from pushing too big a gear up the hills. I did about 20 miles on the mountain bike. My conversion from bike miles to running miles is about 3:1 for mountain bike miles and 4:1 for road bike miles assuming a solid hard pace for each. I have done many century (100 miles) bike rides and I believe that it is roughly equivalent to a marathon. Recovery from a bike ride is quicker (1-2 days), but exhaustion from the ride is much greater for a century compared to a marathon.

Did 30 miles on the bike at about a 24 mph average with the Collierville, TN Bike World group. It was alot of fun, but I started to melt a bit when the attacks hit at about 25 miles out. Keeping a steady, fast pace is certainly much easier than going from a slowish (20mph) rate to a 30 mph sprint.

Ran 10 hot miles in Memphis, Tennessee humidity. The temperature was not too bad in the mid 80s. Found a really cool trail that connected two city parks and then headed off through the woods to a river.

Normal Thursday run with the guys. It was good to get out with them after what has been close to a month of not running together.

Based on relative fitness levels going up hills, I have been keeping up even though I have been training solo on runs and spending a lot of time on the bike.

Kurt was there and pushed hard going up the hills. He took me by about 4-5 seconds up both hills today. I was surprised that we arrived at the top of 2000 North (1 mile hill) 1:45 ahead of Larry and Paul. I felt I could have pushed it harder, but I was afraid that Kurt would also have pushed it harder if I had. I was in enough pain as it was. I sure felt last nights Bike ride. I pushed that ride alot and felt a nice burn in my legs even as I started out on today's run. It was a good kind of burn though. The kind that says you have been pushing yourself.

Paul, Larry, Kent, Wayne, Kerry, and Greg Wrubel ran. Good run up Provo Canyon to Trefoil with some additional mileage up to Timp Cave. Felt good during the run and pushed pace near end to 7:00 per mile. For most of run I wasn't cognizant of pace but just going with the flow. I was a little disappointed that the pace wasn't faster when Paul brought it to my attention after the halfway mark. We finished 20 miles in under 3 hours including stops. Paul said we did the last 10 miles in 1:17 which is only a 7:42 average. That's not too great especially when you consider that a couple of the last miles were a little under 7:00 pace. We'll see how it goes next week at Provo River Half Marathon.

Now is crunch time to get ready for a PR at Top of Utah. I have seven weeks left and I feel uncertain that I can go under 3 hours. I feel confident that I can qualify for Boston at a 3:20 marathon time, but I was really hoping to do much better. We'll see how I can step up the training over the next 6 weeks.

Didn't want a speed workout at the track and so I ran solo through Lindon for about 5 flat miles and then met up with Kent, Larry, Kurt and Paul at the track.

After running a couple of miles, I decided I could have handled a speed workout. At the beginning of the run I was still a little tired from Saturday's 20 miles.

I am running Provo River Half on Saturday and don't want to push it too hard, though I want to run every day this week.

Solo run at night through Lindon and PG. Took flat loop out to Lindon Park and back.Ran first half rather slow bit picked up the pace considerably coming back. I think I am going to get out on my roadbike tomorrow. I finished up the run at about 11:30 and will not likely be able to get up for the normal Wednesday hill run. I know I am racing on Saturday but I feel I need to get out every day this week.

Ran Provo River Half Marathon. Did it in 1:35 which was considerably slower than I had hoped. I am really going to have to work on training at speed to get my half marathon time below 1:30. Wayne ran it in 1:32 and Kerry ran it in 1:34 I think. Greg ran it in 1:31 or something close to that. I need more miles in my legs, I think. I actually sped up at the end, so it was not a problem of fading. My last couple of miles were at 7:01 and 6:53 pace and it was flatter with more turns. Some girl tried to pass me in the last 100 feet. I surged and pulled ahead but when she surged again, I had to give it an all out sprint for the last 50 feet to take her by a couple of strides. I came into the final chute so fast I scared a couple of runners ahead of me.

FWIW - I arrived at the bus pickup at 5:35. I barely missed getting on three different rounds of buses before I ended up on the very last bus. That would not have been too bad had the lines at the bathrooms not been so long. I warmed up a bit before getting in line at the portapotties. I did fight to get to the start line and crossed the start line at about 2:15 after the gun. Then I fought my way through the first couple of miles through the throngs. I know I would have been much better off if I had been near the front at the start. I was just on my way back from the Portapotties as the gun went off.

Let's see how this week's training goes. This week I am going to have to time myself and see if I can go under a 7:00 pace for the ten miles of Provo River Trail. Perhaps I can get Kurt to go with me.

Ran solo this morning. It seemed odd that no one showed, but I know Larry and Kent are out of town.

I ran the normal Tuesday route and added on an additional 2 miles at the end. All in all I felt good. Unfortunately forgot my HRM. I hope to add an additional 2-4 miles to each run this week.

Ran solo intervals on the track. Legs were somewhat hammered from weekend. We'll see how they feel tomorrow.

Sasha,

I did one mile intervals at a sub 7:00 pace with the last interval of 1/2 mile at a 6:12 pace.

What kind of intervals and how fast?

Also, I think you are very far away from your speed holding you back in the marathon right now. So it is better to do tempos and mileage than intervals.

Ran with the big group this morning. Larry, Kent, Kurt and Paul showed. I got out for a quick 2 miles at a 7:00 pace before joining the rest of the group for the normal Tuesday route of 6 miles.

My first 2 miles were quick for being the first 2 miles of the run but I think it helped me warm up for the 2000 North Hill. I pushed it hard up the 2000 North hill and hung with Kurt until the last 2 and a half blocks. I lost 8 seconds to Kurt on the way up the hill. Not bad, but I should be finishing even or winning the sprint - even if he is 25 years younger.

Paul was hurting and cut out early. Larry and Kent were running rather strong. It is good to see Larry run well.

Ran tempo for Monday's route. Kurt and I led the group and finished 4:12 ahead of Larry and Kent. We ran the 6.2 mile route in 45:14. We did about 2.5 miles at about 6:45 pace but slacked off on the last 3 miles. The time did include a short break for Water at Lindon Park.
